The AND recommends that individuals 19 to 50-years-old consume at least 1000mg of calcium per day - the equivalent of 3 cups of milk or yogurt. Vegetarians can meet their calcium needs if they consume adequate amounts of low-fat and fat-free milk products such as milk, yogurt, and mozzarella cheese. Calcium mineral is also within many herb foods including dark, leafy greens (e.g. spinach, kale, mustard, collard and turnip greens, and bok choy), broccoli, coffee beans, dried figs, and sunflower seed products, as well as in calcium-fortified cereals, cereal pubs plus some fortified juices.
Now, there are a few obviously high plant-based sources, such as chia seeds and flax seed products, but given that they still have problems with the restriction of conversion, it will likely be difficult to get enough omega-3s from these resources alone. For this reason, a much better solution is algae-based EPA and DHA supplements. While they may be more costly than their fish-based counterparts, they're worthwhile the price to keep your omega-3 levels adequate.
